Sorry for the delay but it's been a crazy week of "FUN"!  This past Sunday's Throwdown was epic.  Almost 60 people attended the 3 classes to continue on their path to improved functional fitness.  And man!  Did they do just that.

And just because everyone needs a bit of inspiration, I wanted to re-post one of my favorite moments in sports history:



And with that, here's a synopsis of what we did at the January 13th Sunday Throwdown... 

7:30 / 8:45 am Sessions:  Fitness Town (01/13/2013)


Pre-workout Warm-up (15 - 20 minutes):

  • 15 minutes of Dynamic stretching


Tech:  Work on squat mechanics for 10 minutes

WOD:  For Time

  • 5 x Burpees/jumping pull-ups

  • 10 x wall balls (14/20lbs)

  • 15 x Sumo deadlift high-pulls w/kettlebells (1/1.5 pood)

  • 20 x Knees-to-elbows


Firebreather WOD


Warm-up: 3 rounds NFT (not for time)

  • 1 Round of Cindy: 5 pullups, 10 push-ups, 15 air squats

  • 5 wall balls (14/20lbs)

  • 10 ball slams (20/30lbs)

  • 30 second handstand hold

  • 30 second plank


Tech:   Work on wall walks and handstands/handstand walks

WOD: For time  *Note that all working bar sets must be done unbroken and without setting the bar on the ground.

  • 10 Hang-squat snatch (95/65lbs)

  • 1 rope climb

  • 9 Hang-squat snatch

  • 1 rope climb

  • 8 Hang-squat snatch

  • 1 rope climb

  • 7 Hang-squat snatch

  • 1 rope climb

  • 6 Hang-squat snatch

  • 1 rope climb

  • 5 Hang-squat snatch

  • 1 rope climb

  • 4 Hang-squat snatch

  • 1 rope climb

  • 3 Hang-squat snatch

  • 1 rope climb

  • 2 Hang-squat snatch

  • 1 rope climb

  • 1 Hang-squat snatch

  • 1 rope climb


I was pretty pleased with my time of 12:23... I feel I can do it faster, but will require some conditioning so my forearms don't blow out by the last 2 rope-climbs...  and that’s why we call it #SundayFundayThrowdowns
