With 2011 in full swing, I find myself jazzed up with a new lust for training.  Being a new year, it's completely up to me to define what I will make it.  You're hearing it from me first -- its going to be one of my best years yet!  And to set the pace, what better way than to amp up my workouts?  Yesterday's Crossfit Langley was nothing short of spectacular.  I loved this little WOD as it didn't allow me any rest for recovery, and with the 15-minute time cap I had no choice but to keep moving the entire time to get all the work done.

If you find yourself stuck with a limited amount of time to train, this is a great 15-minute burner that will keep your heart rate pumped and calories burning.  Take note, if you don't complete the whole workout in the alloted 15 minutes, that's perfectly okay, just take note of where you did make it and shoot to beat that next time.  (most people get tripped up on the double unders between rounds - pardon the pun)

Warmup:  3 rounds

  • 25 x double unders;

  • 10 x 25lbs ball slams;

  • 10 x push-ups.


Strength Technique:  Back Squat (8, 8, 8 reps)

  • 8 x 245 lbs

  • 8 x 245 lbs

  • 8 x 245 lbs


10 to 1 Ladder (15 minute time-cap):

  • Horizontal pullups;

  • Clapping pushups;

  • Knees to elbows;

  • 25 lbs Ball slams;

  • (Inbetween rounds) 25 x double unders.


Note:  for 10 to 1 ladder workouts, the progression is as follows:  1st set is 10 reps of each movement followed by 25 double-unders, next the 2nd set would be 9 reps plus 25 double-unders, continuing like that until last set of 1 rep plus 25 double unders.

My time to complete this workout was 14:38 (I was moving the whole time... sweating and gasping... love it!)
